Sleep advice usually arrives as a list of things to buy and a lecture about screens. This book takes a different route: it explains the two systems that decide when you sleep, then adjusts them one at a time over four weeks. Nothing here requires a new mattress or an app subscription.

What's inside

  1. 1How Sleep Is BuiltDescribes sleep pressure and the body clock, the two systems that between them decide when you feel sleepy. After it you will be able to explain your own bad nights in terms of one or the other.
  2. 2Two Weeks of EvidenceSets up a plain sleep diary that takes ninety seconds a day and records the four things that matter. After it you will have real data about your sleep instead of a general feeling that it is bad.
  3. 3Light, Morning to NightCovers morning daylight, evening dimming and the difference between light that wakes you and light that merely annoys you. After it you will have a lighting routine for both ends of the day.
  4. 4The Hour Before BedReplaces the elaborate wind down ritual with a short, repeatable sequence that signals the end of the day. After it you will have an hour that consistently ends in sleepiness rather than a second wind.
  5. 5Waking at ThreeExplains why the small hours wake up happens, what to do in the first ten minutes, and why lying there calculating remaining sleep makes it worse. After it you will have a specific plan for the next time it happens.
  6. 6Caffeine, Alcohol and the Evening MealLooks at how each affects sleep depth and timing, with practical cut off times rather than bans. After it you will know which of the three is costing you most and what to change first.
  7. 7Shift Work, Travel and Broken WeeksAdapts the plan for night shifts, early starts, long flights and the weeks that simply cannot be protected. After it you will have a fallback version of the routine for when the normal one is impossible.
  8. 8Keeping It When Life Gets BusyReduces the whole plan to three habits worth defending and explains when persistent poor sleep is worth taking to a GP. After it you will know what to keep, what to let slide and when to ask for help.

A sample from chapter one

Two systems, not one

Sleepiness is produced by two things working together. The first is pressure, which builds steadily from the moment you wake and only clears through sleep. The second is your body clock, which decides when that pressure is allowed to turn into sleep. A long nap at five in the afternoon empties the pressure tank. A lie in on Sunday moves the clock. Most stubborn sleep problems are one of those two, repeated.

This matters because it tells you which lever to pull. If you fall asleep quickly and wake in the small hours, you probably have enough pressure but a clock that is drifting or a body that is being woken by something else. If you lie awake for an hour at the start of the night, you likely went to bed before enough pressure had built. Different problems, different fixes.

  • Get up at the same time every day, including at weekends, before changing anything else.
  • Treat naps longer than twenty minutes as a loan against tonight's sleep.
  • Note the time you woke in the night and what you did next, in one line.
  • Give any single change two full weeks before deciding whether it worked.

Key takeaways

  • Sleep pressure and body clock explain most ordinary sleep problems between them.
  • A fixed wake time is the single change that moves everything else into place.
  • Changing three things at once means you will never learn which one helped.

The studio writes every chapter from this outline, paints the art and hands you a PDF you can sell the same afternoon.
